Short answer: Bryan Johnson’s Blueprint is a data-driven longevity routine. Every day you wake into a specific sleep window (8.5 h in-bed ending with a fixed 20:30 lights-out), hit 10,000-lux light for 6–10 minutes, drink creatine + electrolytes, eat a high-protein / 35 g+ fibre breakfast, run a 45–60 min movement matrix, take a 20 min 93°C sauna with head cooling, and track biomarkers weekly. Why the Blueprint gets so much attention
Bryan Johnson is an American entrepreneur and longevity researcher who spends over $2M a year on his own body to slow measurable aging. His program, called Project Blueprint, reduces the question of health to four quantitative layers: biological age (via DunedinPACE), cardiorespiratory fitness (VO2 max in the top 1% of 18-year-olds), inflammation (low resting heart rate, target <48 bpm), and imaging (coronary artery calcium score of zero).
Two reasons the Blueprint cuts through the noise:
- It publishes biomarker targets publicly. Most biohacking stays at the level of feeling better. Johnson publishes target numbers — DunedinPACE aging rate below 0.65, RHR under 48 bpm, VO2 max in the top 1% of 18-year-olds, CAC score of zero — and lets anyone audit the trajectory.
- The actions are modular. You can adopt one practice (20:30 lights-out, 35 g+ fibre, sauna) without signing up for the full stack. That modularity is exactly why Johnson’s blueprint imports as a one-click preset in our gallery.
Average scientific-evidence score across the 19 Blueprint actions in our database is ~4.2/5 — high on sleep, light, and movement; more variable on supplements and the more experimental regenerative medicine pieces. Where evidence is thin, we say so.
The science: biomarkers, epigenetic clocks, and continuous measurement
Blueprint’s core claim is that biology responds to inputs in measurable, fast-acting ways. The supporting evidence is real, if mixed.
Epigenetic clocks. Methylation-based clocks (Horvath, GrimAge, DunedinPACE) estimate biological age from DNA methylation patterns. The DunedinPACE rate measures how fast you are aging right now — published values around 0.65/year (“1 year per year”) are typical; Blueprint publicly states a target below 0.65. The validation literature is genuinely mixed; some clocks correlate with mortality better than chronological age, while others regress toward chronological age in independent cohorts.
Cardiorespiratory fitness. VO2 max measured in ml/kg/min is one of the strongest single predictors of all-cause mortality in epidemiological studies — the association is dose-response and survives adjustment for confounders. Johnson’s target (top 1% of 18-year-olds by age, ~55–60 ml/kg/min) is aggressive; even modest improvements from a low baseline translate into measurable mortality reduction.
Glycaemic control. Continuous glucose monitoring shows that diet, sleep, and movement drive glucose variability within minutes. Many Blueprint meals target a low-glycaemic-load, plant-heavy pattern with substantial fibre intake. Blueprint publicly reports a daily fibre target of 35 g or more, which is supported by general nutrition research on cardiovascular and gastrointestinal outcomes.
Cardiovascular imaging. Coronary artery calcium scoring is a validated predictor of cardiovascular events. Blueprint publicly reports a CAC score of zero — a favourable baseline.
What Blueprint does not claim is longevity causation from any single input. The published protocol is a stack of interventions whose effects are individually modest; Blueprint aggregates them and measures the combined trajectory. That honest framing matters: every other protocol in our gallery does the same in its own niche.

Where people go wrong
- Copying the supplement stack overnight. Blueprint’s stack has been tuned for years against his own biomarkers. If your physiology differs, you may load too much iron, sodium, or fat-soluble vitamins. Start with sleep + fibre + movement + sauna.
- Refusing to measure. Without a wearable or a quarterly blood panel, you have no feedback loop. Two to three markers are enough for the first six months; expand later.
- 20:30 lights-out culture shock. Going from midnight to 20:30 in one night fails. Move bedtime up 20 minutes a week for 5–6 weeks.
- Binge-spending on gadgets. Most of the Blueprint day runs on a timer, a light box, and a sauna. Fancy gadgets add little on day one.
- Treating it as a static stack. Blueprint changes weekly. The discipline is measurement + adjust, not “set and forget”.
How to steal the useful 20%
If you read this and the day feels unreal, that is the point — Blueprint is the maximum. Extract the four moves with the strongest evidence:
- 8.5 h in-bed window (
ACT_029). Bring lights-out forward by 90 minutes. That single change moves HRV, fasting glucose, and subjective energy inside a month for most people. - 35 g+ fibre daily (
ACT_106). 30–35 g of mixed fibre, not supplements. Beans, oats, berries, broccoli, lentils. - 60-min movement matrix (
ACT_023). Three 60-min sessions a week beats six 30-min ones. - Sauna 20 min (
ACT_025). 3–4 sessions/week at 80–93°C. Improvements in cardiovascular markers are dose-responsive.

How many supplements does the Blueprint actually use?
Blueprint publicly discusses a stack of roughly ~100 supplements per day, including vitamins, minerals, amino acids, pharmaceuticals, and food-derived compounds. The list is updated regularly; ours stores only verified-action ones to keep the data clean.
Is the sauna evidence real?
20 minutes of hot sauna 3–4 times/week is correlated with reductions in cardiovascular mortality in Finnish cohort studies (Laukkanen et al., 2018, JAMA Internal Medicine). Causal interpretation needs caution, but the effect size is large and biologically plausible.
Does sleep timing matter?
Yes. Sleep phase delays shift the cortisol peak and blunt HRV. Putting lights out by 21:00 and waking at 05:00 is a more powerful intervention than adding a recovery supplement.
